Lower back aching by evening after sitting all day? Start at your hips

Key takeaways

  • If you sit all day, the evening tightness in your lower back often starts at the hips and thighs: the muscles at the front of the hip stay shortened for hours, while the glutes barely work.
  • During the day, movement matters most: stand up for at least 2 minutes every hour, and walk while you are on the phone.
  • Sit at the front of your chair, feet flat on the floor, knees slightly lower than your hips, the top of the screen at eye level.
  • In the evening, 5 minutes on the mat: a half-kneeling hip stretch, a glute bridge lying on your back, cat-cow on all fours.
  • With tools: a massage gun for the thighs and glutes, an electric cupping device for both sides of the lower back, a posture corrector under your shirt, a waist belt for lifting, and ReBorn cream for your evening routine.
  • If the pain radiates into your leg, comes with numbness, or appears after a fall or accident, do not experiment at home: get a professional opinion.

It is five in the afternoon, you get up from your desk, and for the first two steps you cannot quite straighten up. By the evening, you are pressing on your lower back on the sofa. Sound familiar? At this point almost everyone starts massaging the lower back, yet the tightness often starts somewhere else: in the hips and thighs.

This article is about what happens to your body during eight hours of sitting, what you can do for free during the day, what you can do in 5 minutes on the mat in the evening, and which tool helps where if you want to do more.

Why does your lower back hurt by evening if you sit all day?

While you sit, the muscles at the front of the hip, the hip flexors, stay contracted and shortened for hours, while the glutes do almost no work at all. When you stand up, the shortened hip flexors pull the pelvis forward, and the lower back muscles have to make up the difference. That is why you feel the tightness in your lower back, even though the trigger is at the hips and thighs.

The hip flexors start at the lumbar spine and run to the front of the thigh. If they "rest" in a shortened position all day, the body adapts to that length after a while. Meanwhile, the glutes relax and hold the pelvis less. Together, the two create the feeling that your lower back is "pulling" by the evening.

Many people call this lower back pain from desk work, and in most cases the lower back is not the culprit, but what happens in front of and below it.

Why is massaging only your lower back not enough?

Because in this case the lower back is the consequence, not the cause. If you only loosen up your lower back, the tightness comes back within a few hours, because the hip flexors keep pulling the pelvis forward and the glutes still do not hold it. Alongside the lower back, the hips and thighs also need to move: stretch the front of the thigh and get the glutes working.

There is nothing complicated about it. It is worth approaching from three directions: movement during the day, a short stretch in the evening, and, if you like, a tool for the areas your hands cannot reach deeply enough.

What can you do during the day without any tools?

Stand up for at least 2 minutes every hour, and walk while you are on the phone. Getting up regularly during the day counts as much as a long workout in the evening. When sitting, sit at the front of your chair, feet flat on the floor, knees slightly lower than your hips, and the top of your screen at eye level. This way your lower back keeps its natural curve, and your neck does not lean forward either.

In our view, this is the most important paragraph of the article. The evening stretch, the massage and any tool all build on not sitting for four hours at a stretch during the day. Set an hourly alarm on your phone, and by the end of the day you have 8–10 short breaks on your feet, which gives your hip flexors more than a half-hour stretch in the evening.

Setting up your chair in three points: sit at the front of the chair, do not slump back against the backrest; keep your feet flat on the floor; keep your knees slightly lower than your hips. If the chair is too high, a footrest or a thick book will do. We wrote in detail about setting up your whole desk and about workplace accessories in our guide to desk work and posture.

Which stretches help your lower back in the evening?

5 minutes on the mat in the evening is enough if you do it every day. Three exercises: a half-kneeling hip stretch for the front of the thigh, 30–45 seconds per side; a glute bridge lying on your back for the glutes, 2 × 12 slow reps; and finally cat-cow on all fours to mobilise the back, 10 reps, in time with your breathing.

Exercise How How much What you feel
1. Hip stretch Go into a half-kneeling position and slowly push your hips forward 30–45 seconds per side A stretch at the front of the thigh of your back leg
2. Glute bridge Lie on your back, feet flat on the floor, and lift your hips until your torso and thighs form a line 2 × 12 slow reps Work in the glutes, not in the lower back
3. Cat-cow On all fours, alternately arch and round your back 10 reps, in time with your breathing Slow movement through the whole back

The order is not random. The first exercise stretches what has shortened during the day, the second activates what has rested during the day, and the third moves the whole back. If you feel the glute bridge in your lower back, do not lift as high, and squeeze your glutes at the top of the movement.

How to use the massage gun on your hips and thighs

What your hands cannot reach deeply enough, the massage gun works through in minutes. Start on the back of the thigh and the glutes, then, while seated, the front of the thigh, 1–2 minutes per area, keeping the gun moving. On the lower back, work only on both sides of the spine at a lower level, and always skip the spine itself and the bony parts.

The thighs and glutes are the thickest muscles in the body, and this is where the gun can do the most. Do not press down: the weight of the device and the movement of the head are enough. Do not stay on one spot for longer than 10–15 seconds, and keep a full session to 15 minutes at most.

We have a firm view on this: do not go after the deep part of the hip flexor, the groin area, with the gun. Blood vessels and nerves run close to the surface there, and that area calls for the half-kneeling stretch. The gun's job is the thighs, the glutes and both sides of the lower back.

We put into a table which head, which level and how long to use for each body area in our guide to using a massage gun by body area. The settings described there apply to the Elit Massage Gun.

What is the electric cupping device good for on both sides of the lower back?

The vacuum of a cupping device lifts the skin and the layer beneath it, so it loosens the tight muscles on both sides of the lower back from a different direction than massage: it does not press, it lifts. The CUPPER electric cupping device adds heat and red light, and its suction can be set to 12 levels. Place it on both sides of the spine at lower back height, not on the spine itself.

The massage gun and the electric cupping device do not replace each other. The gun works with pressure and percussive movement, the cupping device with suction. Many people first work through their thighs and glutes with the gun in the evening, then place the cupping device on both sides of the lower back and read in the meantime.

We wrote about using an electric cupping device, and the difference between a traditional cupping set and an electric device, in our article electric or traditional cupping. The device is available on the CUPPER Cupping Device page, individually and in multi-piece sets.

A posture corrector under your shirt: what does BACKO do while you wear it?

The BACKO posture corrector is a slim strap that fits under your clothes and gently draws your shoulders back so they do not fall forward. It is as if someone were reminding you to sit up straight. It leaves the middle of the back free and touches at only a few points, so it does not show under a shirt or T-shirt. Start by wearing it for a short time, half an hour a day, and increase gradually.

The posture corrector does not support the lower back, but the upper body. The reason it belongs in this article is simple: if your shoulders fall forward, your head comes forward too, and your torso is slightly hunched all day. The pelvis then also tilts back, and the lower back loses its natural curve. The strap does not do the work for you; it signals when you start to slump.

The straps are adjustable, and both women and men can wear it. On the BACKO posture corrector page, you can also see photos of it being worn from the front and the side.

When is a waist belt useful?

A waist belt can be useful if you lift, carry things, do physical work, or sit for long periods, for example at a desk. It supports the lower part of the back, so it can help reduce the load on the lumbar spine. The BELTT waist belt is made with 4 metal stays and 2 hook-and-loop straps, from breathable material.

The waist belt can be used not only during physical strain, but also during desk work and longer periods of sitting. It can be just as useful when moving house, gardening, tidying the garage or working in a warehouse as during the hours you spend at your desk. The stays and adjustable straps help support the lower back area and support good posture of the torso. Using the waist belt is simple: place the stays on the lower part of your back, then tighten the straps enough to give stable but comfortable support, without restricting your breathing or free movement.

The belt is one size fits all, 118 cm long, and washable. On the BELTT waist belt page, you can see photos of it in use in the kitchen, the garden and the workshop.

How to fit ReBorn cream into your evening routine

In the evening, after stretching or massage, massage ReBorn cream into your lower back and hip area until it is fully absorbed. A heaped teaspoon, about 4–5 ml, is enough for one application. ReBorn is a concentrate made from 12 herbs, including arnica, calendula, chamomile, rosemary and juniper, while menthol and camphor give a refreshing, cooling sensation.

The best moment is the end of the routine: after the gun or the cupping device, the skin is warm and the cream spreads easily. Apply it to clean skin, and never to an open wound. Wash your hands after use, because the menthol cream is unpleasant in the eyes.

A small but important tip: store the cream at room temperature, not in the fridge. ReBorn cream comes in a 150 ml jar.

When should you not wait and get a professional opinion?

The routine described in this article is meant for everyday tightness caused by sitting. If the pain radiates into your leg, comes with numbness or weakness, wakes you up at night, appeared after a fall or accident, or does not ease within a few weeks, do not experiment at home: ask a doctor or physiotherapist for their opinion.

In these cases, ask your doctor first:

  • pain radiating from the lower back into the leg, numbness, tingling or loss of strength in the leg;
  • a recent injury, fall, accident or surgery around the lower back, hips or spine;
  • pregnancy (do not use the cupping device or the massage gun around the lower back and abdomen);
  • an implanted electronic device, such as a pacemaker, if you would use an electric device;
  • damaged, irritated or infected skin in the area (do not apply the cream to an open wound either);
  • any existing health condition or regular medication.

The tools presented in this article support recovery and well-being; they are not suitable for diagnosing or treating health conditions.

In summary

If your lower back hurts by the evening, look lower: the hips and thighs decide how much your lower back has to compensate. During the day, stand up for 2 minutes every hour and sit at the front of your chair. In the evening, 5 minutes on the mat: hip stretch, glute bridge, cat-cow.

If you want to do more: the massage gun is for the thighs and glutes, the cupping device for both sides of the lower back, BACKO for upper body posture, BELTT for carrying, physical work and desk work, and ReBorn cream for the end of the routine. What matters is the order, not the number of tools.

Frequently asked questions

Can I use the massage gun directly on my lower back?

Yes, but only on both sides of the spine, on a lower level, and always avoid the spine itself and the bony parts (the spinous processes, the pelvic bone). For tightness from sitting, it's worth starting with the thighs and glutes, as the lower back is often just the result.

How many minutes should I massage one area with the gun?

1–2 minutes per area on the thighs and glutes, keeping the gun moving. Don't stay on one spot for more than 10–15 seconds, and a full session should be no longer than 15 minutes.

Where should I place the cupping device if my lower back feels tight?

On both sides of the spine, at lower back height, not on the spine itself. The suction of the CUPPER electric cupping device can be adjusted in 12 levels, so start on a low level and only increase it if it stays comfortable. Heat and red light can be switched on on the same device.

Can I wear the BACKO posture corrector under a shirt at work?

Yes. It has thin straps and leaves the middle of the back free, so it doesn't bulge under a shirt or T-shirt. Start with short wear of half an hour a day and gradually increase the time.

Should I wear the waist belt while sitting too?

For sitting work, the belt isn't the answer, standing up every hour and stretching in the evening are. The BELTT waist belt is useful when you lift, carry things or do physical work: then it supports the lower back.

Seat cushion or waist belt: which do I need more for sitting work?

The two are for different situations. When sitting, a well-adjusted chair and standing up regularly matter most, and a cushion can complement this. The waist belt is for lifting and physical work. We've written about accessories you can use at your desk in our guide to sitting work and posture.

When and how much ReBorn cream should I apply?

The evening is best, after stretching or a massage, one heaped teaspoon per application, roughly 4–5 ml. Apply it to clean skin, massage it in until it's fully absorbed, and don't put it on an open wound. Store it at room temperature, not in the fridge.

Are 5 minutes of stretching in the evening enough if I sit all day?

The 5 minutes in the evening work if you also move during the day: stand up for at least 2 minutes every hour, and walk while you're on the phone. The three exercises (hip stretch, hip raise, cat-cow) complement moving during the day, they don't replace it.
